Default nutritional intake

I do endurance cycling. I'm 53 years old and weigh 160 pounds. My average daily calorie intake is between 2900 & 3900. what is the recommended fat intake for a man my age and weight, and are there different sources of carbs that are better for my training. My goal is to ride a 4 hour century ride in September.
